<p dir="ltr">No need to live in the gym or copy some influencer’s crazy workout. What you&#8217;re about to read are practical, evidence-based habits for busy folks like you. Here are five tips to keep you moving strong into your golden years:</p>

<p dir="ltr"><strong>Fully Mobilise Your Joints</strong>: Stiff joints are no fun as you age. Spend 10 minutes daily on full range dynamic stretches like cat-cow or asian squats to stay loose. A 2022 <em>Sports Medicine</em> study showed mobility training cuts injury risk by 30% in adults over 40 (3). It’s like lubricant for your body.</p>

<p dir="ltr"><strong>Strength Training. A MUST</strong>: Don&#8217;t just do walks and yoga classes. Swimming and tai chi is not enough. Focus also on strength exercises that mimic activities of daily living. These are:<br />
&#8211; <strong>Bending and lifting</strong> (Carrying a child off the ground) &#8211; Squats<br />
&#8211; <strong>Hinging</strong> (Bending over to pick something up) &#8211; Deadlifts<br />

<p>Shocking. I know. And even more shocking is that it&#8217;s <a href="https://kdtrainer.com/actually-useful-health-advice-for-aging-gracefully/">completely preventable if measures were taken</a> but most older adults avoid exercise.<br />
Strength exercise, non-negotiable.</li>

<p dir="ltr"><strong>Rest + Walking = Power</strong>: Your body needs downtime to rebuild the strong muscles and bones we are aiming for here. Try to get 7-8 hours of sleep, quality sleep. What I mean by quality sleep?<br />
a. Regular sleep and wake time (no alarm required)<br />
b. Cut off caffeine 6 hours before sleep<br />
c. Relax before bed (no screen, loud noises, bright lights)<br />
d. No meals 2 hours before sleep<br />
e. No alcohol and/or smoking 2 hours before sleep (no smoking/alcohol at all is best)<br />
f. Get light exposure first thing after waking<br />
g. No white lights after dusk<br />
h. Minimize or don&#8217;t take naps<br />
i. Create a restful environment in your bedroom and relax your mind (no distractions or TV)</p>

<p>However, if you&#8217;re like most women (and many men), you might be wondering why this kind of training is so beneficial. The truth is that resistance training—which involves doing activities like lifting weights and squats—has a number of benefits for people of all ages and abilities. So let&#8217;s go through eight reasons why every woman should start lifting weights today!</p>
<h2>1. Building muscle helps you burn more fat.</h2>
<p>When you build muscle, it helps your body burn more calories. This is because muscles can be used for all sorts of things—it&#8217;s not just for lifting heavy things! In fact, building muscle can actually help you lose fat by providing a greater metabolic rate and burning more calories. That&#8217;s because fat stores are our body&#8217;s way of storing energy in case we need it later, but unlike muscle tissue which burns energy as fuel constantly as long as we&#8217;re moving around or awake (or even asleep).</p>
<p>Faster metabolism: Your metabolic rate refers to how quickly your body converts food into usable energy and wastes the rest via heat loss (thermogenesis). The faster this process happens, the greater number of calories burned per day. When you build lean mass through strength training—especially resistance training with weights—you increase the amount of lean tissue in your body which acts like an engine that needs fuel to run efficiently. This means that even when at rest or sleeping during “starvation mode” times such as early morning hours while fasting during Ramadan; having extra muscles means they continue using up stored glycogen (glycogen is stored glucose) instead of fatty acids!</p>

<p><span style="font-weight: 400;">If the answer is no, you might be consuming more calories than you burn, which means you are NOT GOING TO LOSE WEIGHT.</span></p>
<h3>What To Do?</h3>
<p>You can start to track what you are eating in a more systematic way. Using a food diary mobile app is a fast and easy way to understand the number of calories you are eating in a day.</p>
<p>Or if you are old school, a journal works fine as well. You can get the total amount of calories of the food you are eating from either:</p>
<ul>
<li>Nutrition labels behind the food packaging</li>
<li>Food databases such as MyFCD (Malaysian Food Consumption Database) refer to (1)</li>
<li>Trusty ol&#8217; Google search</li>
</ul>
<h3>Bonus point</h3>
<p>Some of you might be saying, &#8220;<em>I have been tracking my food strictly using the app you told me to use but I am still not seeing results</em>!&#8221;</p>
<p>Well, you might be underreporting or even missing out on a chunk of calories from the <em>licks and bites</em>.</p>

<p>Don&#8217;t worry, many people have fallen into these traps before, even us as personal trainers. It is quite common to choose the lower calorie item from the food list especially when you want are hungry (so you can eat more).</p>
<p>In fact, underreporting caloric intake and overreporting physical activity is so common that in this study of over 200 participants (2), they were underreporting their caloric intake by almost 50%, which is more than enough to cause you to tip the scale of weight loss to weight gain.</p>
<p>And to our defence, the margin error for nutritional facts of food companies are allowed up to 20%! This means we might be eating more calories than we actually think we are and that&#8217;s not even our fault.</p>
<p>So take your time when it comes to tracking calories and understand that it too is a process that requires trial and error (and time) to learn and master.</p>
<h2><b>2. Drinking too much </b></h2>
<p><span style="font-weight: 400;">No, we are not talking about water.</span></p>
<p><span style="font-weight: 400;">From our experience as personal trainers in Penang, most people overlook beverages because; &#8220;<em>How much can a cup of kopi peng interrupt my goals</em>?&#8221;, I hear you say.</span></p>
<p>The answer: A lot.</p>
<p>We often see our clients ignore the consumption of beverages that might lead to gaining weight such as:</p>
<ul>
<li>Alcohol</li>
<li>Sweet drinks</li>
<li>Coffee</li>
<li>Fruit juice</li>
</ul>
<p>Yes, you read that correctly, even too much fruit juice can cause you to gain weight. This is because of the additional calories from these drinks that you aren&#8217;t tracking. Let&#8217;s assume each drink is about 150 kcal and if you take only one of each a day, that&#8217;s over a thousand extra calories for that week!</p>
<p>And, the most common one we hear with our clients, the weekend alcohol.</p>
<p><span style="font-weight: 400;">Alcohol is famous for its delicate taste and social status. </span></p>
<p><span style="font-weight: 400;">But did you know? </span></p>
<p><span style="font-weight: 400;">Alcohol actually has </span><b>hidden</b><span style="font-weight: 400;"> calories… Which are quite a lot, and EMPTY!</span></p>
<p><span style="font-weight: 400;">One gram of ethanol has seven calories. (which is more than carbs)</span><span style="font-weight: 400;"> </span></p>
<p><span style="font-weight: 400;">Now, if you do the equation, if you drink two beers for the night, that’s around 450 calories extra for the day.</span></p>
<p><span style="font-weight: 400;">450 calories, out of which ZERO go towards constructive processes like the calories you get from other foods.</span></p>
<p><span style="font-weight: 400;">Need we say more?</span></p>

<p>Well, the obvious answer is to cut off these drinks and change them all for plain water. But that would be boring. So a better way is to educate yourself about the number of calories your favourite drink has and then incorporate them into your day without going overboard.</p>
<p>Another way that has been shown to be quite effective is to swap out your sweet drinks with other low- or noncaloric beverages. This meta-analysis (3) showed that this smart substitution can help reduce weight gain or facilitate weight loss.</p>
<h2><b>3. High stress levels</b></h2>
<p><span style="font-weight: 400;">Being overburdened by work, chores, meeting deadlines has a price. </span></p>
<p><span style="font-weight: 400;">When your cortisol (stress hormone) levels rise, you might experience difficulties in doing specific tasks such as focusing.</span></p>
<p><span style="font-weight: 400;">What do you think happens with your body when it’s being put into an enormous amount of stress? Well, this study (4) suggests that job strain and weight gain has a relationship.</span></p>
<p><span style="font-weight: 400;">Even if you are training and following a proper diet, your performance and recovery will suffer if you have a high amount of stress.</span></p>
<p><span style="font-weight: 400;">You might not lose any weight, and you may experience other problems such as headaches, tiredness, lack of concentration, muscle cramps. </span></p>
<p><span style="font-weight: 400;">Most importantly, high levels of stress may lead to emotional eating which gets you even further from your weight loss goals.</span></p>

<p>Well, this is a tough one to handle as we all have many responsibilities to juggle such as family, building a career, a home to take care of and of course, yourself.</p>
<p>Out of the many things that we have control over, you have the most control over <strong>yourself</strong>.</p>
<p>Although we are no mental health experts, we suggest practising:</p>
<ol>
<li>Self-awareness &#8211; so you understand yourself and the amount of stress you can actually handle</li>
<li>Gratitude &#8211; being grateful for what you have can alleviate a lot of stress from chasing for more in life</li>
<li>Stress management &#8211; actually learn how to cope with stress and recover well enough so you can take more</li>
<li>Communication &#8211; having a healthy social life and relationship with the ones around you helps with your stress simply because we are all social creatures and we crave human connection</li>
<li>Mindfulness &#8211; being aware of the present moment and the thoughts of the now helps take your mind off the past and the future which induces an anxious mind</li>
</ol>

<h2><b>4. Decreased Physical Activity</b></h2>
<p><span style="font-weight: 400;">Not enough physical activity can slow down the process of losing weight. </span><span style="font-weight: 400;">In fact, it might even stop the whole process.</span></p>
<p><span style="font-weight: 400;">If you are the type of person that goes to work by car, then to the restaurant, and comes back home, then guess what, you probably lack physical activity!</span></p>
<p><span style="font-weight: 400;">When was the last time you checked how many steps have you made throughout the day?</span></p>
<p><span style="font-weight: 400;">If you are not even close to 8-10k, then you have something to work on!</span></p>
<p>Having enough physical activity not only adds to your caloric expenditure but also helps with getting blood to flow properly in your body, which is important for almost all your bodily systems and functions.</p>

<p>All that time, money and effort spent on building your wealth. But what about the body that you are living in, day in, day out? The body that is with you from the day you are born and will be with you till the day you die.</p>
<p>Doesn’t that body require some sort of time, effort, and money too if you want to create a stable body/health and life?</p>

<h2><strong>The compounding interest of your health and fitness</strong></h2>
<p>A basic economic principle, interest rates, is one you are most likely familiar with. Money in your bank account would roughly get a 2% interest rate on it. This means that leaving a thousand ringgit in a savings account will be credited with a 20 ringgit interest rate after a year.</p>
<p>Great, isn’t it? Getting a reward for not doing anything —  just by letting your cash sit.</p>
<p>Next year, when you let the 20 ringgit sit again in the bank account, the institution rewards your 1,020 ringgit with another 2% interest rate. As a result, RM40.40 ringgits are added to your account, which then shows RM1,060.40 on the atm screen.</p>
<p>And the process repeats unless the person withdraws the money, amazing.</p>

<p>But you can’t do much with that RM60 which means 1000 ringgit is not really enough to give you great returns.</p>
<p>As Gary V. said, it is not enough, you need to create capital first through labour to have enough to invest.</p>

<p>We have good news and bad news for you.</p>
<p><strong>Good news</strong>: The interest rates of health and fitness are much more rewarding than money (thankfully).</p>
<p>If you are just starting out as an exerciser, you can already reap the benefits of your exercise routines and diet in just a few weeks.</p>

<p><strong>Bad news</strong>: There is a downside to quick returns of healthy habits, if you just let it <strong>sit</strong> .. (geddit?), it goes back to square one. That’s why you have got to consistently do it. (think flappy bird)</p>

<p>After consistently doing this for a long period of time, let’s say a year or two, you will now have a healthier “capital” which in our bodies mean stronger muscles and improved heart and lung functions i.e. better stamina.</p>
<p>And after more years of that lifestyle, you are just riding the wave of your “investments” in the past. <em>Compounding interests</em> of exercise include:</p>
<ul>
<li>You <strong>regularly work out</strong> because it feels weird if you don’t and your healthy meals are just now regular meals.</li>
<li>You are <strong>free from aches and pain </strong>caused by weak muscles and joints</li>
<li>You are <strong>biologically younger</strong> than most of your peers</li>
<li>You have a <strong>stronger immune system </strong>to fight off diseases</li>
<li>You still get to <strong>enjoy time</strong> playing with your children/grandchildren/pet</li>
<li>You get to do many of your <strong>favourite activities </strong>that require physical capabilities</li>
<li>You’re still able to go for <strong>holidays without worrying</strong> about wheelchair access.</li>
</ul>
<p>And just like that, you have discovered the magic of compounding interest by having good food, good movement, and good sleep.</p>
<p>A wise man once said, (and no it’s not Einstein), that compounding interest is the 8<sup>th</sup> wonder of the world.</p>

<p>The idea is simple, the healthier you are, the less you’ll claim money from them. Now whether they do it because they care about your health or they want to keep your money, that’s for you to decide.</p>

<p>If you would like to see the math in how exercising will literally save you money, take a look at these three studies:</p>
<p>Study 1:</p>
<p>An American Heart Association study (1) did a study of 26,000 Americans found that even moderate exercise saved an average of $2,500 per year (and with rising costs, that number would be even higher today).</p>
<p>Study 2:</p>
<p>Another research (2) from the University of Hawaii, National Institute of Health studied elderly people (average age of 80) who did strength and flexibility training. This group of 96 older adults actually saved 20% a year in health costs! <p>The world has made a huge shift since the emergence of the novel virus Covid-19. One of the shifts that are most obvious to us is the new norm of working from home or remote working. Before this, these 3 letters WFH were commonly used only in large corporations or remote companies but today, almost everyone has seen or even experienced working from home.</p>
<p>But what about working out from home? It is still something pretty unexplored although not new. From the days of Tae-bo and Jane Fonda, sweating in your own home has been getting a makeover as the fitness industry was forced to cater their services virtually due to the lockdowns.</p>

<p>In this article, we take a look at the feasibility of achieving great health &amp; fitness results while staying at home. Disclaimer: if you are a gym freak or you hate exercising at home, this is not for you. But if you are still being careful about your whereabouts, read on.</p>

<h2>Definition of fit and healthy</h2>
<p>Before going into the details of this topic, we feel that you need to be very clear with what fit and healthy means to you because it is a personal definition. Some people like to have their abs showing around whereas some prefer to have iron lungs where they can run non-stop. For others, it might just mean living pain-free or playing with their kids with energy that can be matched.</p>
<p>According to the World Health Organization [1], <strong>HEALTH</strong> means &#8220;a state of complete physical, mental and social well-being and not merely the absence of disease and infirmity.&#8221;. And according to these groups of scientists, <strong>FITNESS</strong> means a state of health and well-being and, more specifically, the ability to perform aspects of sports, occupations and daily activities which is generally achieved through proper nutrition,[2] moderate-vigorous physical exercise,[3] and sufficient rest.[4]</p>
<p>But, when it comes to definition, it’s not about memorizing textbook definitions but rather your own understanding and worldview of it and in this case, the question you should ask yourself is, “ What does fit and healthy mean to me?”</p>

<p>No idea? Don’t worry, to give you some starting point of your own idea, here’s what fit and healthy means to some of our clients:</p>

<p>Good News: All of the above can be achieved without any gym, equipment or supplements. As you can see, it is really up to you to define what it means to be fit and healthy because it is different for everyone. <h2>Do you really need equipment/Is a home gym necessary?</h2>
<p>The first thing that most people think about when planning their workout routine is, &#8220;What equipment should I get?&#8221; or they go ask around for the best treadmill just to “motivate” themselves into maintaining their fitness regime. If you are reading this with a treadmill lying at home, how is that working out for you?</p>

<p>If you bought this &#8220;hanger&#8221;, don&#8217;t worry, it might still work! (if you like running on a treadmill)</p>
<p>To see how effective this actually is, we investigated the likelihood of a person exercising more after purchasing their home exercise equipment. The verdict from this observational study [5] with a group of almost 200 men and women showed that the more equipment you have at home, the higher the physical activity. This is because there are more “triggers” at home to prompt you to use them for exercise.</p>

<p>But there’s a catch, this only works if you purchase equipment that you <strong>really like to use</strong> and is suitable for your fitness level. So in short, NO, equipment is not necessary but it does help you by giving your mind a little “cue” when you see it lying around.</p>

Don&#8217;t get us wrong, treadmills are great if you want to improve your running but if you just want to get healthy, a treadmill is unnecessary. Here are some cheaper alternatives that can give you amazing results:</p>

<li>Dumbbells</li>
<li>Yoga Mats</li>
<li>Yoga Blocks</li>

<p>So these doctors asked their overweight patients about their use of weight-loss supplements and tried understanding the evidence for the efficacy, safety, and quality of these supplements. After looking at 175 different weight loss supplements available in the market, they concluded that none of them met the criteria for safety recommendations.</p>
<p>In fact, none of them provided enough evidence to show they worked at all and long term health concerns are present in many of them. Only caffeine-based supplements showed modest (not even a lot) weight lost but even so, the adverse effects are way too dangerous and have led them to be banned in the USA. So long story short, weight loss supplements do not work. You don’t need them.</p>
